Recovery is where results are actually built — training is just the stimulus. The good news: the supplements with the strongest recovery evidence are also among the cheapest and safest, led by the single most-studied sports supplement in existence.

Creatine monohydrate has hundreds of trials behind it for strength, power and lean mass, with an exceptional safety record; the "kidney damage" and "hair loss" scares don't survive the actual data in healthy people. Alongside it, protein/EAAs drive repair, magnesium supports sleep and muscle function, and collagen has emerging support for connective tissue. Here's the shortlist.

How we picked

Creatine monohydrate is the most thoroughly studied ergogenic aid in sports nutrition, and every exotic variant sold at a premium — HCl, ethyl ester, buffered, liquid — has failed to demonstrate superiority over plain monohydrate in head-to-head work. So the ranking here starts from a simple position: monohydrate, at 3–5g per serving, at the lowest defensible price. We gave preference to Creapure-labelled material and to NSF Certified for Sport batches, which is what a tested athlete needs and what everyone else gets the benefit of for a small premium.

The rest of the list covers the recovery categories where the evidence is real but more conditional, and we were deliberately stricter with those. Magnesium had to be in a well-absorbed chelated form — glycinate or bisglycinate rather than oxide, which is cheap because it is poorly absorbed. Amino acid products had to disclose the full profile. Which one is right for you

If you buy one thing on this page, buy the creatine. It is inexpensive, it is the best-evidenced supplement in the category by a wide margin, and its effects on strength and lean mass in people doing resistance training are consistent across decades of trials. Nothing else here is close on evidence-per-dollar.

If you sleep badly or cramp often, magnesium is a reasonable second — but check your diet first, since nuts, seeds, legumes and leafy greens are dense sources and a deficiency is more likely if those are absent. Choose glycinate over oxide; oxide is the form most likely to simply give you loose stools.

If your daily protein is already adequate, EAA and BCAA products are largely redundant. Their case is strongest when protein intake is low, when training fasted, or when appetite is suppressed — situations where the amino acids would otherwise be missing. If you are hitting 1.6g/kg from food and whey, you are already getting them.

If you are considering collagen for joints, set expectations carefully. There is a body of research on collagen peptides with joint discomfort and connective tissue, and it is more mixed and less mature than the creatine literature. It is not an unreasonable purchase; it is not in the same evidentiary tier as the first item on this list.

If you have any kidney condition, or take medication that affects kidney function, talk to your physician before starting creatine. In people with healthy kidneys the safety record across long-term studies is strong, but that finding does not automatically transfer to people with existing impairment.

Frequently asked questions

Do I need to load creatine?

No. Loading — roughly 20g a day split into four doses for five to seven days — saturates muscle stores faster, and that is its only advantage. Taking 3–5g daily reaches the same saturation point in about three to four weeks with no loading phase and noticeably less gastrointestinal complaint. Unless you have a competition in a fortnight, skip it. The end state is identical.

Monohydrate or HCl?

Monohydrate, essentially always. HCl is marketed on better solubility and a smaller required dose, and it does dissolve more readily — but no controlled comparison has shown it produces better strength or lean mass outcomes than monohydrate, and it costs substantially more per gram. Monohydrate is also the form used in the overwhelming majority of the research, so it is the one whose safety and efficacy profile is actually known.

Does creatine cause hair loss or kidney damage?

Neither claim is supported by the current evidence in healthy people. The hair loss idea traces to a single small 2009 study in rugby players that measured a rise in DHT, a hormone associated with male pattern baldness — it did not measure hair loss itself, and subsequent attempts to replicate the hormonal finding have not consistently done so. On kidneys, long-term trials in healthy adults have repeatedly found no adverse effect on renal function; the persistent confusion comes from creatine raising serum creatinine, a marker used to estimate kidney function, without indicating actual damage. Both caveats stand for people with pre-existing kidney disease, who should ask their doctor.

Is creatine only for men?

No, and the assumption costs women a well-evidenced and cheap supplement. Studies in women show comparable strength and lean mass benefits, with growing interest in effects across the menstrual cycle and in post-menopausal bone and muscle health. The common worry is water retention: creatine does draw water into muscle cells, which can register as one to two kilograms on the scale early on. That is intracellular water in muscle, not subcutaneous bloating, and it is not fat.

Are BCAAs or EAAs worth buying?

Usually not, if your protein intake is adequate. BCAAs supply three of the nine essential amino acids, and muscle protein synthesis needs all nine — which is why EAAs have largely superseded them. But a scoop of whey already contains a complete EAA profile, generally at a lower cost per gram than a dedicated EAA product. The genuine use cases are narrow: training fasted, very low total protein intake, or appetite too suppressed to eat.

Which magnesium form should I choose?

Glycinate or bisglycinate for general use — chelated to an amino acid, well absorbed, and gentle on the gut. Citrate is a reasonable second and mildly laxative, which some people want. Avoid oxide for correcting intake: it is the cheapest form on the shelf precisely because a small fraction of it is absorbed, and most of what you swallow leaves via the bowel.
