The Vegan Athlete's Stack: What Plant-Based Diets Actually Miss

A well-planned plant-based diet is not nutritionally fragile. But it does create a small number of specific, measurable gaps — and the one with the largest performance payoff is the one almost nobody expects.

Creatine, carnosine and carnitine are found almost exclusively in animal tissue. Your body makes creatine too, but dietary intake still moves the needle: Burke and colleagues measured intramuscular creatine in vegetarians and omnivores and found vegetarians sitting roughly 20–30% lower at rest. The practical consequence is counterintuitive — because they start further from saturation, vegetarians and vegans are the biggest responders to creatine supplementation, not the least. If you eat plant-based and take one supplement, this is it.

The other three gaps are B12, long-chain omega-3s, and total protein quality. B12 is not optional: it exists in meaningful amounts only in animal foods and fortified products, and Pawlak's review of 18 studies found depletion or deficiency across every vegetarian group examined regardless of age, region or diet type. Omega-3 is subtler — plants supply ALA, but conversion to the EPA and DHA your brain and heart actually use is inefficient in most people, which is why algae oil (the original source fish get theirs from) is the direct fix. Protein is a quantity-and-quality problem rather than an impossibility: plant isolates run lower on leucine and digestibility, so aim slightly higher on total intake and lean on pea or blended sources.

How we picked

A well-planned plant-based diet covers most nutritional bases perfectly well, so we deliberately did not build a list of everything a vegan could take. We built a list of the nutrients where plant-based eaters have a documented, mechanistic reason to fall short — and then found the best-value product for each.

That means B12, which is effectively absent from unfortified plant foods and is the one genuinely non-negotiable supplement in a vegan diet. Long-chain omega-3, since plants supply ALA and human conversion of ALA to EPA and DHA is inefficient and variable. Creatine, which is found almost exclusively in animal tissue, meaning vegetarians and vegans typically start from lower muscle stores. Plus a complete plant protein and a multivitamin covering iron, zinc, iodine and vitamin D, where intakes are more often adequate but absorption or reliability is the concern.

Which one is right for you

If you are new to plant-based eating, start with B12 and stop reading. It is the one deficiency in this diet that causes irreversible harm if left long enough — neurological damage that does not fully recover once established — and it is trivially cheap to prevent. Everything else on this page is optimisation. This one is not.

If you train seriously, creatine is likely to give you the largest measurable performance return of anything here, and specifically a larger one than it gives your omnivore training partner. Because dietary creatine comes almost entirely from meat and fish, vegetarians and vegans generally begin with lower intramuscular stores, so supplementation raises them further from a lower baseline. Studies in vegetarian participants have tended to show larger responses than in omnivores for exactly this reason.

If you rely on flax, chia or walnuts for omega-3, understand what you are getting. Those supply ALA, and conversion to EPA is typically estimated in the single-digit percentages, with DHA conversion lower still and further reduced by high omega-6 intake. Algal oil sidesteps the conversion problem entirely by supplying EPA and DHA directly.

If you are a woman of reproductive age, or you donate blood, pay particular attention to iron. Plant foods supply non-heme iron, which is absorbed less readily than the heme iron in meat and is further inhibited by the tannins in tea and coffee. Vitamin C alongside iron-rich meals improves absorption meaningfully.

Iron is the one nutrient here where supplementing blind is a bad idea — excess iron accumulates and causes harm. Get ferritin tested before starting an iron supplement rather than after.

What do plant-based diets actually run short on?

Reliably: vitamin B12, which unfortified plant foods do not contain in usable amounts. Commonly: long-chain omega-3 (EPA and DHA), iodine, and vitamin D in winter — though that last one applies to everyone in Canada. Frequently enough to check: iron, zinc, and calcium, where the nutrient is present in plant foods but absorbed less efficiently. Protein quantity is usually fine on a varied diet; protein quality takes a little more attention, since individual plant sources are lower in specific essential amino acids.

Is B12 supplementation really non-negotiable?

Yes. B12 is produced by bacteria, and in the human food supply it reaches us almost entirely through animal products or deliberate fortification. Plant sources sometimes claimed as adequate — spirulina, nori, tempeh, unwashed produce — largely supply inactive analogues that can register on some assays without doing the job. Liver stores can mask a shortfall for years, which makes this dangerous: by the time symptoms appear, some neurological damage may be permanent. A regular supplement or consistently fortified foods is the standard recommendation from essentially every dietetic body that has addressed the question.

Does creatine help vegans more than omnivores?

The evidence points that way, and the reasoning is straightforward. Creatine in food comes almost entirely from meat and fish, so people who eat neither tend to carry lower baseline muscle creatine. Supplementation moves them further, which is why studies in vegetarian participants have often reported larger increases in muscle creatine and, in some cases, larger performance changes than the equivalent omnivore groups. Creatine monohydrate is synthesised, not animal-derived, so it is suitable for vegans — but do check the capsule shell if you buy capsules, since gelatin is common.

Is pea protein a complete protein?

It contains all nine essential amino acids, so by the technical definition, yes — but it is comparatively low in methionine, which limits how efficiently the body can use it. This is why blends outperform single sources: rice protein is relatively low in lysine and relatively high in methionine, so pea and rice together cover each other's gaps. If you use pea alone, a slightly larger serving compensates in practice.

Do I need more total protein on a plant-based diet?

Modestly, yes. Plant proteins generally score lower on DIAAS digestibility and carry less leucine per gram, so a common recommendation is to aim somewhat above the usual 1.6g per kilogram target — and to spread intake across more feedings, since each one is slightly less efficient at triggering muscle protein synthesis. Note that whole-food plant proteins also arrive with fibre and micronutrients, which is a genuine advantage that offsets some of the efficiency loss.

Should I take an iron supplement?

Only after a blood test. Plant-based diets supply non-heme iron, which is less readily absorbed than heme iron, and intake can look adequate on paper while stores run low. But iron is not a nutrient to hedge on: the body has no active mechanism to excrete excess, and over-supplementation causes real harm. Ask for a ferritin test, supplement if it is low, and in the meantime improve absorption for free by pairing iron-rich foods with vitamin C and keeping tea and coffee away from meals.
